Cardio Drill #6: General Sprint-Agility Footwork
INTERMEDIATE
- Start with 1 or 2 groups (1 shown in diagram) of even numbers, in one or both ends of the floor.
- The agility course includes "ladder" footwork variations followed by 6 staggered pylons (3-4 metres apart) on 45 degree angles relative to each other; finishing with a side-shuffle, back-pedal, and/or sprint (mixed) combinations around the last three pylons (10-15 metres apart).
- Coaches should aim to have players participate at a 1:3 and eventually 1:2 work:rest ratio, sending players sooner or later in order to time the drill correctly (which may take some trial and error to figure out depending on numbers). If 2 groups are required to go at the same time in both ends of the floor in order to accomplish this goal, the first player in both lines begin at the same time on the coaches whistle. Staggering whistles in this way also ensures that the goalies face only one shot at a time, dependent on if the drill variation ends with a shot. The first rep through the drill players should use no stick. In all subsequent reps players should use their stick and finish the drill with a loose ball and/or shot.
Variation #1 (10 min): "High Knees & Side-Shuffle." Start a ways back from the ladder and have players approach with a 50% jog (Variation #1A), maintaining their speed while hitting every ladder rung with high knees.
After completing the ladder, players then run over "to the pylons" and side-shuffle from pylon to pylon (in latter reps going "around the pylons").
Players then finish the drill with a sprint-side-shuffle-sprint pylon combination, getting a loose ball from the coach (or another player in line), which either completes the drill or they can run the length of the floor for a transition shot in the opposite end.
Players can later perform the same pattern while going backwards, or using a mix of any of the above patterns (Variation #1B).
Variation #2 (10 min): "Lateral Quick Feet & Change Direction." Players start perpendicular to the first ladder rung and advance laterally through the ladder as fast as possible (half-step side-shuffle), touching each foot in each rung and switching sides each rep through the drill (Variation #2A).
Instead of side-shuffling through the pylons, this time players switch directions from "forward to backward" at each pylon.
Players then finish the drill with a side-shuffle-side-shuffle-sprint pylon combination, getting a loose ball from the coach (or another player in line), which either completes the drill or they can run the length of the floor for a transition shot in the opposite end. Advance to doing the same pattern in reverse (Variation #2B).
Variation #3 (10 min): "Fast Feet & Side-Shuffle To Sprint." Players start along the side of the ladder with one foot in the first rung and one foot outside of the same rung (Variation #3A).
Have players quickly switch relative foot positions while progressing one rung at a time down the ladder.
When players get to the pylons they must "side-shuffle" to the first pylon, "sprint" to the second pylon, side-shuffle to the third pylon, sprint to the fourth pylon, etc.
Players then finish the drill with a side-shuffle-back-pedal-sprint pylon combination, getting a loose ball from the coach (or another player in line), which either completes the drill or they can run the length of the floor for a transition shot in the opposite end. Advance to doing the same pattern in reverse (Variation #3B).
Variation #4 (10 min): "Ickey Shuffle & Diagonal 45's." Players start with one foot in the first ladder rung and the other foot outside of the same rung on either side of the ladder, have players advance forward quickly switching relative foot positions, while shifting weight laterally from side-to-side (Variation #4A).
When players get to the pylons they start by running up to the 2nd pylon, backward on a 45 degree angle to the first pylon, forward to the 3rd pylon, backward on a 45 degree angle to the 2nd pylon, forward to the 4th pylon and so on and so forth.
Players then finish the drill with a side-shuffle-sprint-sprint pylon combination, getting a loose ball from the coach (or another player in line), which either completes the drill or they can run the length of the floor for a transition shot in the opposite end. Advance to doing the same pattern in reverse (Variation #4B).
Variation #5 (10 min): "Hitch-Step & Face-Dodge." Same as any of the above variations in terms of cone patterns, except going through the ladder players should: hitch-step into each ladder rung (Variation #5A) or face-dodge into each ladder rung (Variation #5B). Lefty's will be hitch-stepping on the left side of the ladder and face-dodging on the right side of the ladder; vice-versa for righty's.
