Cardio Drill #5: Spectrum Drill

- Start with groups of 2, 3 or 4, spread out evenly in one or both ends of the floor. The more players in each group, the more recovery that will ultimately be provided in between reps. A 1:2 work:rest ratio, such as in the scenario of groups of 3, is the most game specific. However, there is merit in gradually developing anaerobic capacity (groups of 4), also in working on "special endurance" in groups of 2 (otherwise known as High Intensity Interval Training - HIIT).
- Variation #1 (10 min): "Figure-8 Drill." Pylons should be arranged in parallel lines, north-south in orientation, in one or both ends of the floor. The distance pylons are spread apart can range from 1 metre to 10 metres apart, with different merits for each distance.
- One player should stand in between the two pylons, with one or more players standing outside of the drill at a predetermined starting point, waiting to enter the drill after the player in the middle takes their turn. A new player enters the drill every 5-20 seconds, on the coaches whistle.
- Players in the drill are asked to figure-8 through the cones, either clockwise or counter-clockwise, switching halfway through the drill. This player can also run forward and backpedal backward (Variation #1A), or side-shuffle (Variation #1B) to the pylons, or around the pylons, in terms of their footwork. Other options include players cradling a ball, or a teammate/coach rolling a loose ball into the drill at/near the end.
Variation #2 (10 min): "Square Drill." Same concept as the above variation except this time there are 4 cones. Players can run around the 4 pylons: forward, backward, side-shuffle, a mix of the thereof; either clockwise or counter-clockwise in orientation (Variation #2A). The other way to orient the drill is to have a player start in the middle of the 4 pylons and have them run to each pylon (as close as possible without touching), or around each pylon; switching between going clockwise and counter-clockwise each cycle through the drill (Variation #2B).
Variation #3 (10 min): "Diamond Drill." Same concept as the above drill variations except this time pylons are 10m apart at the crease, shooter, mid-boards and middle floor positions. Defensive players should use a mix of relevant footwork while visualizing playing defense on one side of the floor, and offensive players should also use a mix of relevant footwork, while cycling around the diamond.
