Cardio Drill #10B: Sprint-Specific Interval Training (Variation #2)
ADVANCED
- Start with 2 or 4 groups (2 shown in diagram) of even numbers, designated Offense/Defense, in one or both ends of the floor.
- If 4 groups are going at the same time in both ends of the floor the coach must explain the timing of the drill (which may take some trial and error to figure out), ensuring that players don't run into each other at the end of the drill and that goalies face only one shot at a time.
- Coaches must decide whether to have players switch lines each rep, or specify that certain players participate in solely the defense or offense line (which is best practice for junior/senior). They should also aim to have players participate at a 1:2 work:rest ratio, which may take some creativity on behalf of the coach (4 nets?).
Offense Variation (10-15 min): "Set-Shot & Attack Rebound." With a ball (starting at the restraining-line) the first player in line takes a short run forward and takes a set-shot from the shooter position, then retrieves the loose ball off of their shot (if it's on their side), otherwise the coach rolls another ball into the corner (otherwise having a pile of balls in the corner). The player then carries the loose ball back up to the original starting position, repeating the previous action two more times and then sprinting to centre-floor.
The next player in line takes their turn after the player in front of them takes their shot (depending on numbers).
Switch sides half-way through the drill (after 3 reps through for each player), while having the player who is shooting from their wrong-side practice their "drifting" ability.
Defense Variation (10-15 min): "North-South Figure-8 & Sprint." Without a ball, the first player in line continuously figure-8's (north-south) running forward and back-pedalling backward around 2 pylons (5 metres apart).
A coach or the next player in line rolls a ball in after the player from the offense line takes their 2nd of 3 shots, at which point the defender runs the length of the floor for a transition shot (shot-on-the-run) on the goalie. This player then sprints back to the nearest bench door (or equivalent thereof) and jogs back into line.
The next player in line takes their turn after the player in front of them takes their shot (depending on numbers).
Switch sides half-way through the drill (after 2-3 reps through for each player), while having the player who is shooting from their wrong side practice their drifting ability.
Goalie Variation (10-15 min): "Touch The Boards." The coach has the option to force one or both goalies to run and touch the boards after each shot, usually in one or the other end.
